Day 4 of 5 day workout week:
Late post for this Thursday workout! As these early back-to-school mornings are catching up with me, I found myself dragging to my garage gym this morning, determined to get some cardio in! I cleverly geared up a step aerobics workout I hadn’t done in ages! Nothing like good old-fashioned muscle memory and nostalgia to pull you through! I ended up going OVER my planned time. 💪🏽🎉
-I put on over an hour of advanced step aerobics on single risers! The impact was mixed with an extended low-impact segment in the middle. After cooldown, I threw in some weighted abs/core using a 12 lb kettlebell. I finished with a full stretch.
Total calorie burn = 479 kcals 😮‍💨
I am TIRED. Now, let’s hope for some good sleep and proper recovery so we can end the week on a high note! 🙏🏽

As a certified #jock do you have any home workout tips? I got to get back into a gym but in the meantime I have a barbell and dumbbells at home but no bench or rack, and I don't want to die in an embarrassing self-inflicted accident
I DO!!! Ok, you might know this but reddit is a goldmine for exercise tips; I really recommend the r/bodyweightfitness wiki, and the FAQ over at r/xxfitness (women-centric, nb/trans inclusive) that has an excellent routine rec page for intermediates & beginners.
PERSONALLY. I love love love Caroline Girvan on youtube, my quarantine workout buddy. I think she's since moved to a paid app, but her workout programs are still up. They are actual programs, with a progression scheme etc; she demonstrates exercises and modifications in the videos; and they're pretty tough depending on the amount of weight you use. They helped me not only keep but also grow muscle mass during lockdown, with just an adjustable dumbell set (I swear I'm not being paid to say this) and they're quite fun, with timed reps, supersets, bodyweight exercises etc.
Each program is 10 weeks, 5x weeks (but you can take it at your own pace) and it includes 1 full body workout, 1 cardio / HIIT / circuit training day, and 2x lower body + 1x upper body or viceversa depending on the week. I'm probably making it sound harder than it is, just check out these playlists:
Epic 1 // Epic HEAT // Iron Series <<< these are the ones I've personally done, but there's a LOT more on her channel. I recommend different weights for lower and upper body if you can swing it, and you'd probably want to modify the exercises to incorporate barbell work where you can manage it - like for lunges and rows - maybe bridge chest press from the floor if you feel up for it?
Fun alternative! If you don't want to follow youtube programs is bodyweight-centred programs? Again I rec bodyweightfitness above, they have loads of resources for recommended progressions for stuff like pistol squats or push-up variations etc. Or work on explosiveness doing jumps dumbell cleans, lunges work etc. I feel like you can build a pretty decent upper body progression program even without a bench doing floor presses and maximising what weight you have doing single-arm stuff (like, one dumbell holds stready, the other arm presses) or playing around with isometric exercises and so on.
If you want to unlock next level home workouts you could also get a kettlebell / abs wheel / other deadly instrument. I HOPE THIS HELPS!!

QUICK 30 MINUTE CIRCUIT
Try this 30-minute workout if you're pressed for time; it will help you get fitter and stronger at the same time. This whole-body workout is appropriate for all levels of fitness.
30 minute full body circuit
Equipment needed:
a pair of dumbbells
a kettlebell
a medicine ball
a weighted plate (alternatively you can use a medicine ball or dumbbell)
battles ropes
Make use of the right weights for you. We recommend the following for beginners: 4 kg dumbbells, 8 kg kettlebells, 6 kg medicine ball, and 5 kg plate.
Exercises:
Dumbbell thrusters: targeting the entire body. On the ascent, strive to be explosive. When squatting, remember to engage your glutes and strive to keep your form throughout.
Kettlebell swings: targeting the entire body. Remember to press your hips back to allow for proper hip flexion. Your glutes and hamstrings should provide the majority of your power, not your arms.
Renegade rows: focus on the back, arms, and abs. Instead of lifting the dumbbell straight up, consider lifting it toward your back pocket while keeping your hips parallel to the floor.
Alternating battle ropes: focuses on weapons. When doing this exercise, keep your back nice and straight and take a squat position to maintain your balance.
Med ball slams: targeting the entire body. Consider slamming the medicine ball firmly onto the ground as an alternative to letting it fall according to gravity.
Russian twists with plate: targets abs. Try to maintain a straight back.
Workout details:
Beginners: 30 secs on. 30 seconds rest. Complete 5 rounds.
Intermediate: 45 seconds on. 15 seconds rest. Complete 5 rounds.
Advanced: 60 seconds on each exercise, back-to-back. Complete 5 rounds. Take as little rest between rounds.
Never be afraid to contact a personal trainer for assistance if you're unclear on how to complete any of the exercises.

We live in a age now where there's a class/seminar for everything, and to be honest those classes are NOT going to HELP YOU.
You've got to go to the gym and improve your body control.
Tilting your hips each way is a specific type of movement that you can learn but just look up "glute-pelvic isolation". As for arching your back, think of it as dropping your abs toward the bed rather than arching your back.
Kettlebell swings are generally good for sex because they teach hip flexion/extension.
Glute Hamstring Raises work your entire posterior chain, the workout focuses on the hamstrings, but the tension it creates on the back side of the body irradiates all the way up the chain. That means that the glutes get invovled as well (as the name of the exercise would imply), along with the spinal erectors, which run from the pelvis all the way up to the neck. This type of exercise not only makes your body aware of the muscle but allows you to form a mind-muscle connections that gives you to arch your back at will.
Arching changes the angle of penetration, and consequently it changes how sex feels and not just how it looks. To me, as a straight man, it is important.
In doggystyle, a lot of women flex their abs (reversing the arch) which is wrong.

Today is my third and final xmas family day thing. Back over to the homestead after lunch to spend time with my man's family. Not staying this time. Driving home tonight.
So I'm ignoring my usual macro focus. Still only eating the types of food I always eat, just not taking any notice of how much and what the macro breakdown will be.
Started the day as I always do, with my strength workout.
Abs today.
All with the 8kg kettlebell.
Right after that, I added half an apple to that much anticipated breakfast after a 15hr fast. Not anticipated because of hunger or desperation to start eating. Just because I love my morning ritual of workout, strong coffee and peanuts in the morning light.
No sunrise this time, sadly.
It's raining too, so I stayed inside for breakfast today.
Yoga came soon after. Well, more generally I would call it "stretching," which felt good.
And now that's me done for my fasting/food/fitness focus until tomorrow.
Having a morning snack, which never happens, lol. But hey, it's my xmas too 😂
Another coffee (boring instant this time) with marinated green olives. In my favourite spot by the patio doors.

Day 3 and 4 of 5 day workout week:
I’ve been busy adulting and working out and haven’t posted a couple of workout sessions. So, here’s a two-fer!
-Day 3: Hump Day means pump day so I put in 30 minutes of weight training with both compound and static exercises, using dumbbells and a kettlebell. Then, 40 minutes of cardio kickboxing and a cooldown.
Total calorie burn = 482 kcals 🔥
-Day 4: cardio day! I was so tired and sore by this point! Not sure how I powered through, but I managed 45 minutes of step + 5 minutes of abs/core. 😮‍💨
Total calorie burn = 418 kcals 🌟
One more to go. Then, rest days! 🙌🏽
