Upper and Lower Back Exercise for Women at Home
This workout is designed to strengthen your upper and lower back muscles. It can be done at home with no equipment, or you can use light dumbbells or resistance bands to make it more challenging.
The exercises included in this workout are:
Superman
Bird dog
Glute bridge
Forearm plank
Dumbbell-free renegade rows
Cat cow
Resistance band pull-apart
Lat pulldown
Back extension
Each exercise should be done for 10-12 repetitions. You can do 2-3 sets of each exercise, or you can do a circuit of all the exercises, resting for 1 minute between each exercise.
This workout is a great way to strengthen your back muscles and improve your posture. It can also help to prevent back pain.
Here are some tips for doing these exercises safely:
Keep your core engaged throughout the exercises.
Don't arch your back too much.
If you feel any pain, stop the exercise immediately.
Here are some variations of these exercises that you can try:
For the Superman, you can raise your arms and legs higher off the ground.
For the Bird dog, you can extend your opposite arm and leg at the same time.
For the Glute bridge, you can lift your hips higher off the ground.
For the Forearm plank, you can place your forearms on a stability ball.
For the Dumbbell-free renegade rows, you can use dumbbells or resistance bands.
For the Cat cow, you can make the movements more exaggerated.
For the Resistance band pull-apart, you can use a resistance band with a higher resistance level.
For the Lat pulldown, you can use a weight machine or a resistance band.
For the Back extension, you can use a back extension machine or a stability ball.

katsuki is the type of boyfriend to be the “let me do it” kind of guy. except it comes off painfully judgmental... in an endearing way. when you’re cozy in bed but complain because you forgot to grab your water— he’ll put an arm over you before you can get up and he’ll do it himself. he practically glares at you if you try bringing your card out to pay. he makes sure to open doors for you and always walk on the side of the sidewalk closest to traffic.

Kaiser was working out on a machine, leaving you alone since you were on a machine, you didn’t need help with your posture. Before you started your exercise, a man approached you.
“You’re gonna have a muscle contracture if you leave your arms that straight, pretty.”

You were oblivious to his budding jealousy. Kaiser liked you for a long time, but he was waiting for the right moment to talk about his feelings so as not to ruin your friendship. He wasn’t sure if his feelings were reciprocated, so he was careful not to make a mistake.
Kaiser was unusually silent on the way back to your apartment. You were sharing an apartment, so there was bound to be a time when you would have to unravel the mystery of his bad mood.
Arriving at your apartment, you slumped down on the couch. Your apartment had been decorated by you, there were plants everywhere, making the interior warm and lively. There were pictures of you and Kaiser on the walls, pictures that dated back to when you were teenagers. You looked at the pictures on the wall with a nostalgic smile.
“Hey, remember my birthday when I was 17? You ate all the cake, you got sick,” you chuckled but you stopped when you noticed that Kaiser remained silent, leaning against the wall, his gaze fixed on the ground.
He wore black gym shorts, and a baggy black t-shirt that despite its width, revealed massive, bulging muscles through the fabric. With his height and his dark expression, he looked intimidating.
“Are you okay? You’ve been sulky since the gym,” you asked, your tone cautious.
You got up from the couch and walked over to him. You cupped his face with your hands, lifting it to make him look at you.
“What’s the problem, baby?”
“You.” he looked away.
"Me?" you narrowed your eyes.
“Yeah, you.”
A silence settled in in which you stared at him but he looked elsewhere, avoiding your gaze, his jaw clenched. His heart was racing, because he wanted to say it. He wanted to tell you that he loved you, and it killed him to see you give your attention to other men. That he wanted all of you just for himself. That he loved everything about you, including your annoying side. That you were his dream girl since forever.
And the best way to tell you this is to show it physically, that’s why he wrapped his arms around your waist and crushed his lips against yours. Your eyes widened with shock as you let him kiss you. He put all his frustration from earlier into that kiss, pressing his lips with force. You didn’t understand what was happening, but you weren’t against it.

There is no hurry in this kiss, just prolonged contact and devoted tenderness until he withdraws his head to contemplate you, his hands still grabbing you by the waist and upper thighs. There is so much love in those blue eyes, but also some doubts lingering.
“What are you worrying about, love?”, you ask softly, knowing he is still tormented. He looks confused, mumbling a bit as he thinks about it seriously for a moment. You don’t press him, caressing his hair gently in a soothing motion. Only an indecent amount of patience and love can make a man like him voice his insecurities.
“Useless… I don’t want to become useless.”, he finally admits lifting you a bit higher so he can bury his face on your chest and hide how troubled he looks right now.
He didn’t say powerless, or weak. He said “useless”. You contemplate his words for a second before kissing the top of his head affectionately. You still have a lot of work to do.
“You are not a weapon Satoru Gojo, you are a person, my lover, an incredible teacher, and a funny and passionate man. You don’t have to be useful, you have so much more to bring to the world than muscles and powers.”
You feel his grip tightening a bit on your body, almost painfully, but you don’t mind, closing your eyes while you dig your fingers into his hair.
“I don’t care if you don’t believe me yet, I will just repeat it until you know you are enough, you are wanted, you are loved strongest or not.” You hammered with an unwavering voice, holding all your stubborness for things that truly matter.
“Alright, alright”, he finally relents, his emotions vibrating in his voice but coated with sweetness. You look down at him, watching him lift his eyes out of your chest. “I believe you”
You smile proudly, borrowing his signature cocky smirk, which makes him smile fondly in return. Still holding you with one hand, he removes a strand of hair from your face, gazing at you with love. “I guess as long as I am strong enough to do that, it’s okay.”
You lift an eyebrow at his mischievous grin forming behind the tenderness. “Do what?”
Before you finish your sentence, he is making you twirl in the air into his arms, and you gasp, clinging at his hair to not fall with a delighted chuckle he soon echoes.

Ahhhh frothing at the mouth over ghost spotting you on a set.
Adjusting the belt snugly around your waist, you position your hands and lower your head beneath the bar. Glancing down, you shift your feet until you find a stable, even stance. You point your chin to the ceiling and push— lifting the bar a couple of inches.
Then put it back down. It’s heavy. Real heavy. Doable but you’ll need a spot.
The shell of your ears prickle, and the increased blood flow to your muscles from the vasodilator in your pre-workout is giving you a pump. The time to push your limits is now.
Turning to look at your choices, you see him. He’s huge. Big biceps, wide strong back, and tree trunks for quads— wearing a half-face skull mask. Unapproachable. And the people currently in the gym are few. So it’s either him or the older folk lifting lightweight dumbbells.
As you approach, you patiently wait for him to complete his leg extension set. Catching his attention, you greet him with a friendly wave and a polite smile. He removes one of his headphones and looks at you expectantly.
“Hi, sorry to bother you, but uh— could you spot me,” and point over your shoulder, “over at the squat rack?”
He nods so you jog away, back to your machine, and go through the motions of prepping for your exercise. Tightening your belt, you regulate your breathing when suddenly two thick tatted arms encase you from over your shoulders and they grab onto your squat bar— before centering it on the hooks with a grunt.
Your cheeks are on fire. That noise he just made is gonna haunt you in your dreams. Clapping your hands, you shake off your inappropriate thoughts and focus. Setting your feet under the bar, half squat under it and align the bar on your upper back. Gripping the bar as narrowly as possible, you widen your stance and lift.
Standing as straight up as you can without locking your knees, you inhale and start to lower— your thighs are visibly shaking from the sheer weight of the bar. Once you reach the dip of your squat, you exhale and push off with a soft grunt. Then it feels like you stall— and at that, you feel his body heat close to your back— his large body spooning yours. You think about bailing when his massive hands wrap around your entire waist and push up slightly, giving you the little help you need.
As you get back up to the starting position, his hands continue to hold you steady as you step forward to re-rack the bar. You loosen the belt and hunch over, hands on your knees—letting out long, slow exhales. A gentle tap to your mid back grabs your attention and you look up to your spotter.
“I barely helped, that was all you, love,” he says with a deep baritone voice.
His voice alone makes you blush but his accent will be the reason your panties end up having a wet spot on them. Damn.
He raises his fist towards you to bump, and you tap your knuckles against his a little too eagerly.
“Name’s Simon. If you ever need a spot again, just let me know. And if you’re hungry, I know this one breakfast place we can go to. My treat.” and you nod enthusiastically.
You wonder if telling him that you can cook him breakfast back at your place is too forward of you.

“Is it okay to hold you here?” your on-screen partner asked, pertaining to where his hands would land on your body.

“Why?” Jin asked while his eyes remained focused on you.
“I don’t know… I just think you would not enjoy YN being that close to another man.” your manager replied with her tone being something on the scale of teasing to unsure. Jin turned his head to her. She smirked, “Oh, stop with the daggers, Kim Seokjin.”
His hardened expression, which he didn't even realize he was doing, softened. He looked away, trying to exhale the heaviness he had been feeling in his chest. Hailey watched him 'release his stress' with a quick breathing exercise. She knows something you don't about Jin, but she won't tell anyone about it.

Jin let out a heavy sigh, running a hand in his unstyled hair. Maybe he should go outside. Maybe to a bar. Order something strong that will obviously wash the scene out of his brain and will slap some senses into him. But he hates day drinking. And it's dumb to do that today just because of this. He should just distract himself.
"Oh, god. You almost killed me!”
Jin was so deep in his thoughts, that he didn't where his feet led him after your scene. He doesn't how and why, but he ended up opening the door to your trailer, which was right next to his. His eyes widened as you seemed to be in the middle of changing. You still have the same dress on but your hands are reaching for the lock of your necklace.
“I-I’m sorry– I didn't mean to– I should just–” Jin stuttered, about to turn around and leave when you stopped him.
“No, no, no. I actually need help and Haley is out, buying something. I need someone to unclasp this stupid thing." you told him.
You turned your back to him, gathering your hair up and away from your neck. Jin licked his lips, hesitating for a second before taking a step closer to you.
He gulped once again when his eyes fell on the exposed nape of your neck. Smooth and delicate. His hands felt too clumsy when he reached out to your thin, gold necklace. He tried to stabilize his breathing, hoping you didn't head the tiny hitch in his breath when his fingertips slightly touch your skin like a ghost.

hi lovely! i’m so glad my posts have helped you. most of the videos i’m going to be posting in the near future are likely going to be beginner friendly because i have had a flare up of inflammation in my shoulder, so i will not be going too hard for a bit. the videos that will work for you will vary from mine and anyone else’s, so the actual videos you do are really up to you and how you’re feeling day to day. however, i can suggest a split for you to try and give you some tips and channel recommendations!
split:
monday: full body strength
- if you have joint issues, strength training can definitely help with that! just make sure that you are doing low-impact exercises to keep pressure off of your joints. madfit and heather robertson have a lot of these types of videos, both with equipment and without! you can also do pilates for this if you feel it will benefit you better, and i have a beginner pilates routine masterlist posted.
tuesday: cardio & mobility
- same as monday, just be sure that you are doing low-impact exercises for cardio. i have a masterlist for cardio routines as well in case you need some recommendations. for mobility, i recommend heather robertson and julia.reppel on youtube. mobility is great for improving joint health!
wednesday: lower body
- you can really do any form of strength training here, with or without weights, pilates, etc. i have a lower body masterlist up as well, but i would recommend trying some mat/lying workouts to build up some muscle before moving into more intense exercises for lower body day. i have a couple of those masterlists posted as well!
thursday: active recovery
- this can include so many things, including mobility, stretching, yoga, walking, or anything else you can do that is gentle on your body. again, i love heather robertson’s active recovery routines.
friday: upper body
- if you have joint issues in your upper body, i would be gentle on upper body days, meaning just don’t push yourself too hard and if a movement doesn’t feel good or causes you pain, stop. emi wong and hailey c. have great upper body workouts that do not require any equipment.
saturday: cardio & core work
- same thing with the low-impact cardio. core work has so many benefits and is great for stabilizing your spine and, in turn, reducing the risk of injury to your joints. madfit has a lot of ab workouts, but you can really find them on any workout channel you like!
sunday: rest or active recovery
NOTE: please make sure, especially if you’re a beginner, that you are stretching after each workout! this will reduce soreness and risk of injury.
